Warm-up10 min

Raise and Ready

Setup: A 25×25m square, ball between two. A conditioning night still starts with a proper, safe warm-up — this is where you protect the hamstrings and the ankles.

How it works: Build the heart rate gradually with a moving handling game — pairs jogging and passing, then striding, then some controlled changes of direction and gentle decelerations so the braking muscles switch on. Add a few skips, lunges and calf raises woven through the movement. The point tonight is high effort, so the warm-up has to be honest and complete; a cold sprinter is a pulled sprinter. Finish with two or three short accelerations at three-quarter pace so the first real effort is not a shock.

What to say

  • Tell them: 'ramp it up gradually — we do not go from cold to flat-out.'
  • Tell them: 'control the slow-downs and turns — that is where legs get hurt.'
  • Tell them: 'a few build-up sprints now so the first game is not a cold shock.'

Easier

Longer, gentler build-up with more walking recovery for a younger or less-trained group.

Harder

Add reactive changes of direction off your call to sharpen the deceleration under a little pressure.
