Slow, Full, Honest
Setup: A 20m channel of cones on good, even ground — check the surface for dips and soft patches first, because a returning body has no margin for a rolled ankle. This warm-up is deliberately the longest part of the night. A frank word before starting: this session is not about fitness, it is about rebuilding tolerance, so nobody empties the tank tonight.
How it works: A long, patient build. Walk with purpose first, then easy jogging, letting the body report in. Full range of motion next — leg swings, lunges, hip and ankle mobility, gentle and unhurried. Then light activation: glute bridges, calf raises, easy skips, a few submaximal strides at no more than seventy per cent. Ask every returning player to rate any soreness or stiffness one to ten before we go further, and to keep rating it through the night. If anything sharp shows up here, that player stays in the warm-up zone and does not progress — the whole method is that we only move up when the level below was comfortable.

Easier
Extend the walking and mobility phases and cap strides at sixty per cent for anyone just off an injury.
Harder
For those further along in their return, add a few more strides at seventy-five per cent to bridge toward the running block.
